hi, i have an mac pro mid 2010 Nehalem Quad core 2.8 ghz with 8 gb ram.

in my case and in terms of faster, stability etc what is the better option for upgrading, el capitan or sierra ( both are compatible with my mac) ?

I have sierra and I have zero stability or any issues with it so my vote goes to 10.12
 
I ran both and can sill run both, I have 7 internal storage devices. I prefer Sierra. Mine is upgraded with 2 3.46 8 core CPUs.

You didn't list your current OS. Be sure to keep software compatibility in mind. You do want to keep that "incompatibility software" folder empty of needed apps.
 
In my own experence, Sierra has more minor issues, but seems most are due to incompatible apps(Magic preference, Hands Off!, etc). A clean system actually very fast and stable. However, for an upgraded system, it may be very hard to diagnosis which existing apps cause the instability.

On the other hand, El Capitan has more annoying issue. e.g. For my GPU, the driver is not good, and Safari may have micro freeze. And can't be fixed.

So, if I must pick one, I will go for Sierra.

P.S. My 4,1 spec as per my signature.
